How Many Sets Per Muscle Per Week? Stop Overthinking It.
Ten to twenty hard sets per muscle per week builds muscle for almost everyone. Beginners grow on the low end; advanced lifters push the top. More than that isn't tougher — it's just more fatigue you have to recover from.
How many sets per muscle per week to build muscle?
The research consensus lands on 10 to 20 hard working sets per muscle per week for growth. Below 10 you can still grow, but you are leaving gains on the table; above 20 the returns flatten out fast for most people. Stronger by Science frames it as a range to manage, not a magic number to chase.
What counts as a set?
A hard set is one taken within a couple reps of failure. Warm-ups don't count, and neither do the junk sets you phone in scrolling between efforts. If it didn't cost you anything, it didn't build anything.
How much volume by experience level?
More training age means more volume to keep progressing. Start low, earn the right to add.
- Beginner: 6–10 hard sets per muscle per week
- Intermediate: 10–16 sets per week
- Advanced: 16–20+ sets per week
- Past ~20–25 sets: diminishing returns — recovery starts eating the gains
When should you add more sets?
Add volume only when progress stalls, not on a schedule. Find the least amount of work that still drives progress — your minimum effective volume — and bump it a set or two at a time when the weight stops moving. Adding volume you don't need just buys you fatigue.
How do you split it across the week?
Hit each muscle at least twice a week rather than dumping everything into one savage session. Splitting, say, 16 sets into two days of 8 lets you train each set harder and recover better than one 16-set marathon. Same volume, cleaner reps.
One caveat
Chasing set counts is pointless if your technique is falling apart. Sloppy reps under fatigue are how people get hurt, and sharp pain isn't toughness — see a pro. Build the volume on clean form, not ego. Train in something that earns its keep, like the Varsity tee, or browse the rest.
